The Ultimate 30-Minute SUP Workout: Full-Body Board Burn
Looking to level up your time on the water? This 30-minute AMRAP (As Many Rounds As Possible) session turns your paddleboard into a floating gym. It will challenge your balance, fire up your core, and give you a killer cardio burn!
Gear Check
Equipment: Paddleboard, Paddle, and a Water Bottle.
Safety First: Always wear your PFD and leash!
Workout Structure
5-Minute Warm-Up | Prepare your body and test the water.
20-Minute Main Circuit | High-intensity core and strength building.
5-Minute Cool Down | Relaxing stretches with the movement of the water.
I. The Warm-Up (5 Minutes)
Wake up your muscles and find your balance before pushing the pace.
2 Minutes: Low-Intensity Rhythmic Paddling
Focus on long, smooth strokes to engage your lats and core.
90 Seconds: Alternating Knee-to-Chest Lifts
Stand up tall and stay centered on the board. Move slowly!
90 Seconds: Arm Circles & Torso Twists
Drop to a kneeling position on the board to safely rotate and open up your spine.
II. The Main Event: 20-Minute AMRAP
Set a timer for 20 minutes. Perform the exercises back-to-back. Rest for 60 seconds after completing each full round, then repeat until the timer runs out!

| 3. Plank-to-Pike | 10 Reps | Move with control. Engage your lower abs and don't let the board's nose dive. |
| 4. Reverse Row | 20 Strokes | 10 per side. Dig the blade deep and pull the water forward to work the shoulders. |
| 5. SUP Burpees | 8 Reps | Drop to a plank, push up, and stand. Step back into the plank if jumping feels too shaky! |
| 6. Mountain Climbers | 45 Seconds | Plant your hands firmly, keep your hips low, and drive those knees tight. |
III. The Cool Down & Recovery (5 Minutes)
Let the water do the work and reward your body for a job well done.
2 Minutes: Leisurely Paddle
Take very slow, easy strokes as you head back toward your launch point.
90 Seconds: Seated Forward Fold
Sit on the deck with your legs extended straight. Reach for your toes to release your hamstrings and lower back.
90 Seconds: Board Child’s Pose
Kneel, sit back on your heels, and stretch your arms forward along the deck. Let the gentle rock of the water relax your muscles.
Pro-Tips for Success
Find the Sweet Spot: Always stand with your feet hip-width apart, straddling the board's carry handle. This is your ultimate center of stability.
Beat the Wind: If it’s a breezy day, always do your "Power Paddling" interval into the wind. That way, you get a nice tailwind to help you back when you're tired.
Hydrate Efficiently: Secure your water bottle under the deck bungees at the front of your board. Use that 60-second rest between rounds to grab a sip!
